The appeal of meal prep is often one less decision at lunchtime. The problem is that three identical boxes can stop looking appealing by the third day.

Prepare one adaptable base, then change how you serve it. This plan starts with a quinoa-and-black-bean salad published by the National Heart, Lung, and Blood Institute and hosted on USDA Nutrition.gov. The lunch combinations are Ecosh planning suggestions; we have not kitchen-tested the recipe or those variations.

The base: quinoa and black bean salad

The original salad recipe makes six stated servings. [1] For this three-day plan, divide the batch into three lunch-base portions and add other foods according to your appetite and needs. That is a planning choice, not a claim that one portion provides a complete meal.

Ingredients for the full batch:

  • Dry quinoa: ½ cup
  • Water: the amount directed on your quinoa package
  • Olive oil: 1½ tablespoons
  • Lime juice: 3 tablespoons
  • Ground cumin and ground coriander: ¼ teaspoon each
  • Chopped cilantro: 2 tablespoons
  • Scallions, finely cut: 2 medium
  • Low-sodium black beans: one 15½-ounce can, drained and rinsed
  • Chopped tomatoes: 2 cups
  • Bell peppers: one red and one green, both chopped
  • Fresh green chiles: up to 2, finely cut, to taste
  • Black pepper: to taste

Method: rinse and cook the quinoa according to its package. Mix the oil, lime, spices, cilantro, and scallions into a dressing. Combine the beans and vegetables, then fold in the quinoa and dressing. Transfer to shallow containers and refrigerate promptly.

We have adapted the original cooking instruction to follow the quinoa package's liquid ratio and timing, and made prompt chilling explicit. The other ingredient quantities are retained. Omit the optional chiles if you prefer a milder dish.

Three ways to serve it

1 A salad bowl with one third of the batch and whole-grain bread as desired. Bread, so it stays dry.
2 Use part of the second portion in a tortilla; serve any remaining salad alongside. Tortilla and any leafy greens until assembly.
3 Serve the last portion with a freshly cut avocado or another addition you enjoy. The avocado until the day you eat it.

These are serving ideas, not three extra recipes. Bread and tortillas commonly contain wheat; check labels for your allergens and dietary needs. A vegetarian label does not automatically mean gluten-free or suitable for every allergy.

Shop once, without buying every optional extra

Buy the salad ingredients, then choose the bread or tortilla you will actually use. You do not need both. Cilantro, scallions, and lime can also be used in another meal, but only add that meal to the plan if you intend to cook it.

A three-day plan still needs safe storage

Make the salad the evening before Day 1. Date the containers, refrigerate at 40°F or below, and plan to finish them by Day 3. USDA generally recommends using refrigerated leftovers within three to four days; this plan stays within that window rather than treating Sunday preparation as permission to keep every lunch until Friday. Use shallow containers and refrigerate within two hours of preparation, or within one hour above 90°F. Do not leave a large bowl on the counter until completely cold. [3]

If lunch travels, use an insulated bag with at least two cold sources, then refrigerate on arrival when possible. [4] Take only the portion you need. If temperature control fails, a printed date alone does not establish that the food is safe.

Where supplements fit
